Creatine Dosing Protocol
One page. No fluff. This is everything that actually changes the outcome when you take creatine monohydrate.
The short version
5g a day, every day, at whatever time you will remember. That is the entire protocol. Everything below is detail.
Do I need to load?
No. There are two routes to the same destination:
- No loading. 5g daily. Full muscle saturation in three to four weeks.
- Loading. 20g daily, split into four 5g doses, for five to seven days. Then 5g daily. Full saturation in about a week, at the cost of more stomach upset in some people.
Neither is better at the four-week mark. Load only if you have a specific reason to want saturation quickly.
Dose by bodyweight
5g is the standard maintenance dose and works for the large majority of people. If you are significantly heavier than average, scale it:

When should I take it?
Timing has a small effect. Consistency has a large one. Pick the time you are least likely to forget and keep it there. If you want the marginal edge, post-training with a meal is the most commonly cited window — but a dose you remember at breakfast beats a dose you skip after training.
What about the water weight?
Creatine draws water into the muscle cell, not under the skin. Expect one to two kilos on the scale in the first two weeks. That is intracellular water and it is part of how the supplement works. It is not fat, and it does not make you look softer.
Do I need to cycle off?
No. Creatine monohydrate has one of the largest safety literatures of any sports supplement, and continuous daily use is well tolerated in healthy adults. There is no evidence that receptors downregulate or that a break restores effect.
What if nothing happens?
A minority of people are genuine non-responders — typically those who already carry high muscle creatine stores from a diet heavy in red meat and fish. If you have taken 5g daily for eight weeks and your working sets have not moved, you are probably one of them, and no brand of creatine will change that.
Common mistakes
- Taking it inconsistently. Creatine works by saturating muscle stores over weeks. Sporadic dosing never gets you there.
- Buying a blend. Creatine monohydrate is the form with the research behind it. HCl, ethyl ester and buffered versions cost more and have not outperformed it.
- Under-drinking. Creatine increases intracellular water demand. Drink normally, and a bit more on training days.
- Expecting a stimulant. Creatine does not give you energy in the session. It improves work capacity across sets and weeks.
Who should not take it
If you have existing kidney disease, are pregnant or breastfeeding, or are under 18, speak to a doctor first. Creatine is well tolerated in healthy adults, which is not the same as being appropriate for everyone.
