Protein is the building block your muscles use to repair and grow after training. But how much do you actually need? At Free Muscle we like to keep it simple and evidence-based — here's the honest answer without the hype.
The short answer
For building muscle, research consistently points to around 1.6 to 2.2 grams of protein per kilogram of bodyweight per day. So an 80 kg person would aim for roughly 130-175 g daily. Going far above that range doesn't add meaningful extra muscle — it just gets expensive.
Why protein matters
Training breaks muscle fibres down; protein supplies the amino acids that rebuild them bigger and stronger. Without enough, you train hard but leave growth on the table. With enough, your hard work in a Free Muscle T-Shirt actually turns into results.
Best protein sources
Chicken, turkey, lean beef
Fish and seafood
Eggs and dairy (Greek yogurt, cottage cheese)
Legumes, tofu, tempeh and edamame
A protein shake when whole food isn't convenient
Free Muscle tip: spread protein across the day — roughly 20-40 g per meal across 3-4 meals — rather than cramming it all into one sitting. Your body uses it more effectively that way.
Frequently asked questions
Can I eat too much protein?
For healthy people, moderately high protein is safe. Going far beyond 2.2 g/kg simply offers no extra muscle benefit. If you have a kidney condition, check with your doctor first.
Do I need protein shakes?
No. They're a convenient tool, not a requirement. If you hit your target with food, you don't need them.
